Zinc doesn't get the attention that vitamin D or magnesium do, but it's involved in more of your body's basic functioning than almost any other nutrient. It serves as a cofactor for roughly 9% of all human proteins, meaning a huge share of your body's enzymes literally can't do their job without it. And unlike some nutrients your body can store and draw on later, zinc isn't produced or stored by the body at all, you need a steady supply from food, every day, to keep everything running.

What Zinc Actually Does
Zinc plays a role in immune defense, wound healing, hormone production, DNA synthesis, and cellular growth. A few specifics worth knowing:
Immune function. Zinc is essential for the development and activation of T cells, the white blood cells responsible for identifying and destroying infected cells. Without adequate zinc, a hormone called thymulin, which drives T cell maturation, loses its activity, leading to a weaker immune response across the board. Zinc also helps maintain a healthy balance between different types of immune responses, supporting the regulatory cells that keep your immune system from overreacting while still preserving its infection-fighting capacity.
Wound healing and skin health. Zinc supports tissue repair directly, which is part of why it shows up in treatments for acne, rashes, and slow-healing wounds.
Growth, taste, and smell. Zinc plays a role in growth and development, and deficiency has long been associated with altered taste and smell, along with poor wound healing and hair loss in more severe cases.
The Cold and Flu Question
This is one of the most searched questions about zinc, and the honest answer is nuanced. Zinc doesn't stop a cold before it starts, and there's no evidence it prevents infection outright. But clinical trial data does support that zinc, taken within 24 hours of symptom onset, can shorten the duration and reduce the severity of a common cold. Timing matters here: waiting several days in doesn't appear to offer the same benefit.
How Much You Actually Need
Most adults need between 8 and 11 mg of zinc per day, with men and pregnant women on the higher end of typical recommendations. Most people can hit this through diet alone without any trouble. A few groups are more likely to fall short:
Vegetarians and vegans. Plant foods contain phytates, compounds that bind to zinc and reduce how much your body actually absorbs, so plant-based eaters may need to aim somewhat higher than the standard RDA suggests.
Older adults. Absorption efficiency and dietary intake both tend to decline with age.
People with digestive conditions. Malabsorptive conditions and chronic alcohol use are both recognized risk factors for zinc deficiency.Despite these risk groups, deficiency is still surprisingly common globally, some estimates put worldwide zinc deficiency at 25% or higher, largely driven by diets low in bioavailable zinc sources.
Where to Get It
Oysters are, by a wide margin, the richest natural source of zinc. Beyond that, good sources include red meat, poultry, shellfish, beans, nuts, seeds, whole grains, and dairy. If you're vegetarian or vegan, leaning on legumes, nuts, seeds, and fortified cereals, while being mindful that phytates reduce absorption, is the practical path to meeting your needs.
If You're Considering a Supplement
Not all zinc supplements are created equal when it comes to absorption. Based on bioavailability testing:
Zinc diglycinate (zinc bisglycinate) and zinc gluconate tend to be the best-absorbed, easiest-on-the-stomach options.
Zinc picolinate and zinc sulfate perform notably worse in absorption testing and are more likely to cause stomach upset.
Zinc oxide, despite being common in cheap supplements, is poorly absorbed and generally not a great choice if you're supplementing specifically to correct a deficiency.A word of caution: more is not better here. The tolerable upper limit for zinc is 40 mg per day (combining food and supplement intake), and going over that regularly can cause real problems, including nausea, diarrhea, headaches, copper deficiency, and, ironically, a weakened immune response, the opposite of the reason most people start supplementing in the first place. If you suspect a deficiency, it's worth talking to a doctor before starting a high-dose supplement, rather than guessing at a number.
